Paste the structure below into Notes, Notion, a spreadsheet, or a paper notebook. The brackets are prompts, not mandatory fields.

Strength example

Upper body — Bench 135 × 8, 8, 7 @ about 2 RIR. Row 110 × 10 for three sets. Press 45s × 9, 8. Bench setup felt stable. Next time: keep 135 and aim for 8, 8, 8.

Notice that the example records completed work, not just the plan. The next-step note is specific enough to use without rereading the entire entry.

Running or sport example

Easy run — 35 minutes, 3.4 miles, conversational. Calves tight for the first ten minutes, then normal. Next time: keep easy and use the flatter route.

Pickup basketball — 75 minutes, hard. More sprinting than usual. Next time: count this as the week’s second hard conditioning day.

Weekly review template

At the end of the week, write: sessions completed, one improvement, one recovery signal, one missing pattern, and the single most important adjustment.

Keep the review short enough to repeat. A reliable five-line review is more valuable than a dashboard you avoid.
